How a nourishing diet truly can benefit the menopause (especially belly fat!)

Menopause dietitian - Simply menopausal - Jenny Bazely

For many women, one of the most frustrating changes during menopause is the sudden appearance of belly fat that seems to arrive out of nowhere and refuses to budge. If this is something you’re experiencing, please know you’re absolutely not alone.

The great decline of oestrogen

Hormonal shifts, especially the natural decline in oestrogen, can change how your body stores fat, often concentrating it around the middle. It’s a perfectly normal part of this life stage, but that doesn’t make it any less challenging. The good news? What you eat can make a meaningful difference not by restriction or punishment, but by nourishing yourself in a way that supports your changing body.

Little choices make a big difference in diet

One of the most powerful steps you can take is shifting your focus toward whole foods. Whole foods: fruits, vegetables, whole grains, legumes, nuts, seeds, fish, lean proteins all provide steady energy, essential nutrients, and fibre that supports digestion and helps balance your blood sugar. When your blood sugar stays more stable, your body is less likely to store excess fat, especially around your belly.

And beyond the physical benefits, eating whole foods simply helps you feel better: more energised, more balanced, and more in tune with your body. On the other hand, ultra-processed foods (UPFs) can work against your efforts. UPFs are designed to be hyper-palatable — think crisps, pastries, packaged snacks, fast food, and many cereals. They often contain additives, excess sugar, and refined oils that can lead to inflammation and increase fat storage. During menopause, when your metabolism naturally slows, these foods can have an even stronger impact.

Reducing UPFs doesn’t mean eliminating everything you love; rather, it’s about gently swapping in more natural, nutrient-dense choices. Even small changes, like choosing oats over sugary cereal or wholemeal bread over white, can support your body in big ways.

One less glass providing a lighter feel

Another important area to consider is alcohol. Many women notice that the same glass of wine that never used to affect them now contributes to bloating, weight gain, or poor sleep. Alcohol disrupts blood sugar, slows fat burning, and increases your overall caloric intake without providing any nutrients. If cutting out alcohol entirely feels unrealistic, try reducing how often you drink or choosing lower-alcohol options. You might be surprised by how much better you sleep and how
much lighter you feel physically and mentally.

Finally, there’s snacking, a habit that can creep in easily during busy, stressful days. With fluctuating hormones affecting appetite and mood, it’s natural to reach for quick fixes. But frequent snacking, especially on UPFs, keeps your insulin levels elevated and makes it harder for your body to access stored fat. Instead of snacking mindlessly, try tuning in: Am I hungry, or am I tired, stressed, bored, or thirsty? When you do need a snack, reach for something nourishing like nuts,
yoghurt, fruit, or hummus with veggies. Your body will thank you.
